The 12-3-30 workout is one of the most popular treadmill routines of the past few years: set the incline to 12%, the speed to 3 mph, and walk for 30 minutes. It became popular on social media as a simple, low-impact way to burn calories. Here is how it works, who it suits and how to build up to it safely.

How to do the 12-3-30 workout

  1. Warm up for 3–5 minutes at 2.5–3 mph on 0–2% incline.
  2. Raise the incline to 12% and set the speed to 3 mph.
  3. Walk for 30 minutes without holding the handrails, with an upright posture and short, steady steps.
  4. Cool down for 3–5 minutes on the flat at an easy pace.

Why it works

  • High effort, low impact: steep walking raises your heart rate to a level close to jogging, without the pounding.
  • Strong posterior chain: glutes, hamstrings and calves do most of the work.
  • Simple to repeat: no intervals or apps needed, which makes it easy to stick to.

Is 12-3-30 too hard for beginners?

For many people, yes, at first. Twelve percent is steep, and 30 minutes is a long time to hold it. Build up over a few weeks:

WeekInclineSpeedTime
15–6%2.5–3 mph15–20 min
28%3 mph20 min
310%3 mph25 min
412%3 mph30 min

If you need to grab the rails to keep up, lower the incline. Holding on reduces the benefit and strains your shoulders and back.

Do you need a special treadmill?

You need a treadmill that reaches at least 12% incline and has a motor strong enough to hold that gradient for 30 minutes. Many entry-level machines top out at 10%. Our incline treadmill guide explains what to look for, and incline trainers go much steeper.

Safety tips

  • Wear supportive shoes, and stop if you feel calf or Achilles pain.
  • Check with your doctor first if you have heart, back or joint conditions.
  • Clip on the safety key.
  • Do it 2–4 times a week rather than every day at first.
